It’s never ending

I have a few things to update today so I thought I would put them all in a single post.

Firstly and most importantly…I tested today…as you all know…it’s all about me.

Strength Testing
Back in the olden days I posted this.

On the 15th of May I tested and these were my results:
Bench – 140kg
Pull Ups – 9 reps
Push Ups – 39 reps
Inverted Rows – 21 reps
Trap Bar Deadlift – 180kg

I wasn’t to disappointed with this…as I was really just getting back into training. I went on to detail my training program and my diet…my diet has been pretty stable asides from a couple of major blow out. I also predicted/stated that my goals for the 1st of July were the following:

Bench – 150kg
Pull Ups -12 reps
Push Ups – 50 reps
Inverted Rows – 30 reps
Trap Bar Deadlift – 200kg

Well as usual…I’m full of shit…I didn’t test yesterday because work got in the way…but I did test today and my results were as follows:

Bench – 160kg
Pull Ups -15 reps
Push Ups – 50 reps
Inverted Rows – 30 reps
Trap Bar Deadlift – 220kg

Pleased with this…did it reasonably easily on the bench and the trap bar…the pull ups were a surprise and the push ups and inverted rows I just punched out my targets. Onwards and upwards from here…pleased with how things are progressing.

I forgot…I also did 18 reps at 100kg on the bench and did 3 pull ups in the X-vest weighing in at 150.5kg’s (me+36.6kg).

In other news
Garrett was really annoyed about me sticking up those snatch videos the other day…I think everyone knew what was going to happen after I found that out.










That 9th Attempt was a PB so it’s not all bad.

Some Actual Coaching
This is from Manuel Buitrago who works at Supreme Sports Performance.

He technically has a ‘D’ path on the bar in these vids (whereas his last vids had an ‘A’ path and) so hes jumping back as a result. I dont particularly care for it but in both vids, he ends up in the same position above the knee, meaning hes still cutting things early and not reaching full extension.

Whatever bar path he chooses will depend on what feels more comfortable for him, but whats messing him up is cutting his pull. He also needs to step out more on his front leg more when jerking.

If I had to choose, Id take the top series because he loads the hamstrings, stays flat footed longer, and doesnt launch the bar out as much. He still needs to arch his back more, stop using his arms, and be more patient.

If hes going to deadlift first to trace the bar path, thats cool but he needs to know that the bar should start to brush an inch or two below wherever it lies at his thighs at standing.

One mans struggle against the force of gravity

I thought I would throw these up…as usual I don’t pick all the ‘best’ videos of the day…I don’t just post up all the ‘highlights’. I try to post ‘real’ videos…so there are misses…there’s less than perfect form…because that’s reality and because I think blogs and websites that are just full of highlights are disingenuous. So today I thought I would put up this series of Garrett’s. I do this for a number of reasons:
1. Because Garrett hurt himself…and I always find that funny.
2. Because he hurt himself and sacked up and got the lift on his next attempt.
3. Because after getting the lift he allowed Jonny and I to goad him into taking another attempt…which he got.

Some Actual Coaching
This is from Manuel Buitrago who works at Supreme Sports Performance.

The reason this kid is missing most of these lifts is because hes whipping the bar out due to his weight being too much on the toes on most attempts (as you can see via the bar path in the pics below).

Ironically on his 2nd attempt, he had a better weight distribution but he still cuts his pull above the knee (and never reaches a full extension). You can compare the difference between he and I, but even if he stayed over the bar longer, he would still have lost most of those lifts because his weight was too far fwd.

You can see the difference between his 3rd and 4th pic (where he failed) vs his 5th and 6th pic (where he made it). Again, hes still cutting the pull but his weight is further back despite the same start position.

So make sure you sit back a little more, and wait over the bar longer (btw I know I suck at photoshop):

A mixed bag of an update…

Firstly, I got totally pwned on the internet…my post about the Fitness forum on boards got posted over there…and I got slated. The funny thing is that just about everything I said in my post was essentially backed up by what happened there. A small minority of posters stuck it to me repeatedly, thousands viewed the thread and remained silent and the only emails I got were people offering me ‘back story’ on the people involved and those laughing at my attempts at trying to be reasonable and to defend myself.

Barry chimed in on the same thread and was slated as well. Thankfully it wasn’t all negative and we did get a lot of support…which was great. See the thing is…I don’t mind being slated, I don’t mind people criticising and or bagging me….the thing is I just want it to be correct.

You need to go check it out for yourselves if you are board. Be waned…only go and have a look at this if you are really bored.

To those of you who sent me emails…of support…abuse about wasting my time…or humorous ‘back story’ thank you all and keep up the good work.

Oh my God…I can’t believe that little ginger freak walked out that song…so brave.

Now…that was some of the worst camera work I’ve ever seen…but that’s what happens when the cameraman is too busy watching the fights to film them…I’m sure you get the idea though.

My Training
A few people have been emailing me about my training…mainly regarding the fact that they don’t really believe I’m doing any. I am…. truly I am.
The template is still the same as I outlined in my previous update.

Today went as follows:
Warmed up on the rower…did a couple of kilometres.
Then did some hip mobility work.
Front Squatted – As I said before…I haven’t squatted at all for a couple of years…so the last few weeks have been interesting to say the least. I’ve been struggling to find the bottom of my squats…it hasn’t been a strength thing…my mobility has really been letting me down. I did 60kg for 5 reps, 70kg for 5 reps, 80kg for 5 reps, 90kg for 5 reps, 100kg for 3 reps, 110kg for 1 rep, 120kg for 1 rep, 130kg for 1 rep and 140kg for 1 rep then 5 sets of 5 reps at 70kg.
Here are the 120kg, 130kg and 140kg squats.



Dumbbell RDL’s – 3 sets of 12 reps with 50kg
Bridging – 5 sets of 45 seconds with 20kg’s on my arse.
Pull Ups – 5 sets of 8 reps…was really happy with this…nice, smooth and really controlled reps.
Push Ups – 3 sets of 60 seconds max push ups…went 40, 37 and 33…I was completely spent.

Torque Holds – 3 sets of 30second with 80lbs on each side.
Single Arm Tricep Extensions – 5 sets of 8 reps

One of the criticisms on that thread on boards…was that my videos were crap and my athletes form was poor. The thing is…this is true…the point being though that they get better. That’s the idea…I put these up because they are not great…but like my athletes…they’ll get better. We’ll see in a couple of months.

So that was it… tomorrow…deadlifting and benching then conditioning work the day after. Will be repeating this right up until I test on the 1st of July to see how it’s all working out for me.

Informed Performance – The Gym and The Blog
Firstly, I am REALLY happy with the new gym…every time I stand inside it I can see exactly what it will be and that is all kinds of awesome. The BOM, Barry and myself are going to write and post to give people a better idea of what Informed Performance is going to be all about. So if you have any questions feel free to drop me an email and we’ll address them specifically. Also, we have a Facebook page for the gym for those of you that are interested…you’ll find it here if you are into that sort of thing.
Secondly, the blog…I just want to prepare you…there is lots of work going on behind the scenes…thankfully very little of which has anything to do with me. This blog will remain….but it will just be more of a place for me to piss and moan, make fun of people and make new enemies. The Informed Performance blog/website will be a cumulative effort of all the staff at IP rather than just me and will have a clearer focus on training and instruction specially regarding the way the we go about our work.

A Little Garrett Update
If you bothered reading that stupid thread on boards you’ll see that I was also ridiculed for using Garrett as an ‘example’ on my blog…the inference was that I was being ‘dishonest’ because Garrett has another coach. The thing that people just don’t get is that ALL the athletes that train with me have ANOTHER coach. I am a strength and conditioning coach…I am not an Olympic lifting coach, I am not a rugby coach, I am not a Gaelic Football coach, I am not a Hurling coach, I am not a sprints, middle distance or distance running coach, I am not a tennis coach, not a basketball or hockey coach, I am not a soccer or handball coach…I AM A STRENGTH AND CONDITIONING coach….what bit of this are people too thick to understand? As I said in the thread…do people really think that all these athletes come to me because of my winning personality? Any way…Garrett has an excellent coach…but he comes and practices with me. I’m not sure what the problem with that is?

Who said that the sun never shines in Ireland and that I hate Olympic lifting?

This is just a random 3 lift series that I thought I’d post. I am most definitely NOT an Olympic Lifting coach…which is a funny thing to say considering I started Oly lifting as a part of my training when I was 16 and also because I actually have an Olympic Lifting coaching certification. See the thing is…getting certified and having some personal experience does not make you a coach…no matter what your ego or the certifying body tells you.

With that said…I’m putting this up for a few reasons:
1. Because Garret is progressing well and I thought he deserved some air time.
2. So ACTUAL Olympic lifting coaches could take a look at it and make some constructive or destructive comments…obviously the constructive comments would be more welcome.
3. To show you that we do Olympic lift in the gym.

Feedback:
Lyle McDonald
A couple of gross things that my untrained eye can spot
1. I think he could have a touch more arch in the thoracic spine. He’s a touch rounded which I think is putting the bar out front which is why he’s jumping back to catch it (Manny: He’s looping the bar)
2. Big time early arm bend at the knee
3. On the catch of the jerk, he needs to push the bar back more and bring his head through (what Dan John calls peeking through the window). The bar is too far forwards which is why he’s stepping forwards to get under it.

DMartinez
Can he do an overhead split squat in the appropriate jerk recovery position? His mobility looks poor (the thoracic spine and hip mobility especially) so I think some of those problems may require a different focus on top of the technical corrections Lyle mentioned. For example, his upper back weakness may, in part, cause the early arm bend and the jerk is mediocre because he isn’t getting his head/shoulders through, which also has a relationship to his leg recovery position. On a 6-foot platform his split should bring him damn close to the front or back of the platform unless he is dead center (even then he will be stretching the platform’s limits).

The Clean and Jerk:
I agree with Lyle that this guy is rounded on the thoracic spine and may need a verbal cue, strengthening, and/or mobility work. He does loop the bar, but its not because his weight was shifted forward from the start position, it looks more that he bent his arms below the knee and extends his back right above the knee. His rounded back has a lot to do with this and may be affecting his ability to stay over the bar longer.

There are more issues that occur after this point above the knee, but addressing his start position will affect these issues.

On the jerk, his dip is fine, he drops his back leg straight down (which is good), but his front leg is not going out far enough. He should be near the end of the platform as Dan said. I agree with Dan about his back. If this guy cant retract and arch enough in the thoracic spine, he wont be able to push the bar back through conscious effort. If hes able to retract, then he wont compensate so much by bending his front knee (his front shin should be almost vertical).

Snatch:
He lifts his butt up first without lifting his torso with it. As soon as he does this, his arms bend. Like the clean, his back is rounded, he ends up cutting the pull right above the knee and sends the bar flying out.

I thought while I was at it
I thought I may as well chuck this up there as well….this is a different day…and certainly not Garret’s best efforts…try to ignore the fat chick with the hairy arms wandering around the place pretending she’s training….she’s just there to make Garret feel OK about his weight issues.

Let me tell you somethings that I know

That is really what this blog is about I suppose. I am going to have a bit of a ramble here…I just say that because I know some of you guys hate it when I do while others have told me that it’s my rambling that they like the best.

One of the reasons that I don’t write articles is because I really do not have a clue what it is that people don’t know. One of the reasons that I really love doing what I do is because every single day I get asked some great questions and have great discussions about training. I want to shorthand a few things and since I have little or no time to blog at the moment with work and also getting the new gym up and running I might come back and expand on the points that people think are interesting or worth commenting on.

Last night Garret was the last to train in the gym. Garret is like many of the clients I have. He has periods of training with me…in that he comes and gets assessed…gets a program and then goes off on his merry way or comes and does a month and goes off for a couple. He came back recently because he was off doing his own thing and made a mess of his back. Hopefully if Garret feels that anything I have to say is incorrect or out of order he’ll chime in…I basically want to give you a bit of background so you all know where I am coming from. Actually I’ll mail him and get him to give you his version of events….so I can post it up here so you can get it from the horses mouth.

This is what Garret had to say:
As Will mentioned I came back lately after slightly herniating a disc in my back. Dave Lyons and Will told me my lumbar spine was hyperflexible my hips were way too tight and my hamstrings were very very very tight . Result that I ended up pulling my lumbar spine under every time I squatted because of an inability to keep my lumbar arch tight.

So Will decided that I need to get my hips more mobile, my back stronger and my hamstrings more flexible.

The hip stuff was extremely painful at first but the difference in hip mobility has been huge, stretching my hamstrings is still painful and probably will be for a while but again the difference has been huge. The reverse hypers and back extensions were again quite tough to do at first anything more than one set was quite sore but after a few sessions this improved quite a bit and I know longer have any real pain from the hernia and can hold my lumbar arch fairly well.

I do actually have an oly coach but I only get to see him once a week due to work etc so Will kindly offered to let me use the platform at his place. I think its almost impossible to coach yourself so its great for me that I can lift 3-4 days a week whilst having someone look over my form rather than once a week having someone tear their hair out for the first half hour at what Im doing wrong. So Im looking forward to actually giving the oly lifting a proper go and just for something else to do try a bit of benching which outside of testing with Will I’ve never done. Thats it really.

So Garret comes back with a herniated disc…obviously the first part of what we did was rehab to knock him back into order then we focused on his flexibility and mobility…it was the lack of these that led to the herniated disc…as well as working on another element of his physical conditioning that I felt was letting him down…see if you can guess what it was from looking at his results?

Garret’s Results:
Bench – was 85kg now 92.5kg
Pull Ups – was 7 reps now 15 reps
Push Ups – was 36 reps now 40 reps
Inverted Rows – was 17 reps now 26 reps
Trap Bar Deadlift – was 200kg…we didn’t test this…his back is better but not perfect…so not looking to max it out.

What we were looking to do was two fold…increase his hip mobility…which is better…I’ll dig out the videos to show you…and to improve his back strength which from the results you can see has clearly improved. His back strength has improved so much that it has improved his bench…even though he has done no benching since his last test.

What we are going to do now is to get him back Oly Lifting and to improve his technique…as well as that we are going to improve his bench. Remember…I told you early I was rambling…I still am…not even close to getting to the point of this post yet. Last night he snatched, cleaned and did some back squats. In his next session he’s going to Clean & Jerk, do some power snatches and snatch variations and back squat. His third session of the week will be a bench session and all his supplementary work. In his Oly dominated sessions we are going to re-groove his technique…he’s got 2 main problems now…1. Is that he’s lazy…he has a very early arse lift that he can pretty much fix any time he actually switches on and focuses on what he’s doing…but he doesn’t…because he’s lazy. 2. He’s too mono paced…he’s not dynamic enough…he basically ‘muscles’ his way through his Oly lifts…this will only get you so far…and he’s pretty much got as far as he’s likely to get. So we have to correct the flaws in his technique. I think this should clear up a lot of his issues. What we are also going to do is to work on his bench…get his technique right and his numbers should improve. We’ll see how far he gets in this next cycle of training.

So why am I telling you all this and more importantly what’s my point? Well my point is…I want to tell you some things I know.

1. You can’t work on everything simultaneously…you can’t get bigger, leaner, stronger, faster and fitter all at once…it doesn’t happen like that. Sure, you can do a fat loss program and lose 10kg and your pull up score improves….but do you seriously think that it improves because you got stronger? You need to focus on 1 maybe 2 goals for your training at a time…to use Garret as an example…in his last program his 2 goals were to simply fix his back and get it stronger…so we worked hard on his mobility and his back….now his bench improved…that is simply a by product….I wouldn’t give people a hip mobility and back stability and strength program to improve their bench now would I? What we are going to work on now is 1. Improving his Oly technique and 2. Improving his bench. I’m willing to bet that other scores will improve as well…but that will just be a bonus.

2. You can’t go ‘balls out’ on every exercise in every session. We were talking about training programs in general. One of the reasons that I never prescribe percentages is because it has never ever been my experience that training works like that…some days you feel great going into the gym and you either have a fantastic, average or bad session…I’ve gone into the gym feeling rotten and had outstanding sessions and set personal records. You have to pick and choose your sessions and pick and choose your exercises.

3. I was also discussing yesterday what this person considered my ‘response’ to training…in that they thought that I responded much quicker than they did to training. This is not true. One of the many differences between trainees is their…for want of a better description…their ‘engagement with training’ their ‘exercise focus’. What I see in the gym is a lot of people going through the motions. I also see a lot of people training really hard and yet simultaneously going through the motions. What I’m talking about is that guy on the lat pull down just going up and down as well as that guy swinging on the thing using wild body English and screaming while doing so. I think both of these approaches are crap. You need to focus on exactly what you are doing and why you are doing it. I’ve trained with people before and although we were both doing the same exercise I think we were getting completely different effects. If you want to improve you really need to get your head into what you are doing. That doesn’t mean you have to be super intense…just know when to switch on and switch off.

4. Core Work…call this whatever you want…some call it abs or trunk work…whatever…you all know what I am talking about. The are two really stupid extremes to this type of training. There’s the ’squats, deadlifts or other unamed exercise’ are the best core work and you don’t need anything else camp. This camp base base this on ’squatting requires you to stabilise your core more than anything else’ argument. I can see where their coming from…but this is still dumb. Then you have the other camp who seem to do do nothing but core work for hours on end…swiss balls, bosu balls, balance pads etc etc…this is equally dumb. The answer I think is somewher in between…some dynamic work. some rotational work and some static work and you’ll be golden.

I am going to keep adding to this post…there has to be more that 4 things that I know. I think I am missing 6. Everytime I read an article or listen to the news everything seems to revolve around ‘10 point plans’ and the like. I’m sure I can put together 6 more things I know.

I’ve been as busy as a beaver…

…hence the lack of blog updates. So what have I been doing I hear at least one of you ask. Well I don’t even know where to start.

New Gym

I still occasionally see stuff on the internet regarding me being a fraud…some of the best stuff has been along the lines of me stealing the videos that you see on this blog from YouTube or other training websites…these are videos that I apparently steal that for some reason have me in them…now you have to admit that is pretty funny?

Anyway…I’ve been so successful at being unsuccessful that I’m considering being a fraud on a much larger scale…about 10,000 square feet larger in fact. So I was checking out a possible venue last week and working on a plan for world domination…well maybe not world domination…I’ll settle for dominating the local area. It is still very much in the planning stages but I’ll let you know what comes of it either way.

Friday Night Lights

We were supposed to play a friendly on Friday night but the opposition pulled the pin at the last moment so instead we had to play with ourselves. It was a great laugh. I included this next clip because it basically has everything…

You really need to watch it a few times…you’ll see Rhonda put in 2 seconds of effort to make a covering tackle then spend forever laying on ground trying to get his breath. Sextoy moaning and giving out like a big baby…even after he realises that he’s completely in the wrong. I also love it when Flaps threw some shapes at Sextoy but couldn’t even take himself seriously. There’s some other good videos up on YouTube…in just about every single one you’ll hear Flaps giving out to Daz and Gus…don’t be surprised because it was all he did for the entire match.

The Spider Test

Michael asked for a description of the ’spider test’. Well here is a video of a test in full:

I like this test for a lot of reasons. Mainly because whoever is the fastest and most agile gets the furthest in the first effort and whoever is the fittest gets the biggest total. It’ll tell me who are the most well rounded athletes. Who are the explosive athletes with no staying power, who are the athletes that have a great engine but who just aren’t dynamic enough along with telling me what athletes are better built for chess. This was the first time that these girls have done this test. The best single effort was 125m and the worst was 80m. The best total was 660m and the lowest 555m. One of my favourite things about the test is that the better you are and the fitter you get the more the test hurts. Nothing like that taste of blood in your mouth at the end of the test. The girls will be testing again in 6 weeks. We’ll see how they get on then.

Best laid plans…

Over the last couple of weeks I’d been putting a lot of work into getting things in place to follow an athlete through their strength and fitness testing along with detail their program construction. I was going to give a weekly video update and video some of their training so people could better see the process. The attendees at the seminar were there to question this athlete and see him through his testing which was all videoed…so in short I had done a huge amount of work getting things organised only for him to get dropped in a lineout yesterday and for this to happen….

So…in short…I will have to select another volunteer and make them promise not to let themselves get injured in anyway shape or form for a couple of months.

Now Garret was pretty broken when he found me. We are slowly putting him back together again. He is one of a large number of athletes that I see only from time to time. Comes in for a chat…gets a new program and then heads off into the wilderness and makes a mess of it. He injured his back recently and is currently doing a months training with me so we can kick him back into shape. We have been doing a lot of work trying to sort out a lot of little issues that all rolled up together make for one major pain in the arse. This was just something that we were looking at tonight. You can see the issue with his right knee in the first video and in the second the correction that we made. His issue is a pretty common compensation. The reason that I am putting it up is because I’ve been making all the videos for the seminar notes over the last week. I’ve been videoing the screening of a number of different athletes….some tall, some short, some with ankle and others with knee or hip issues…all sorts of different issues. I’ve also been explaining my views on Functional Movement Screening versus Critical Observation…I don’t screen unless I need to….I rarely need to because I am watching athletes train all the time…I’m a coach…so I figure while I am in the gym I might as well do some coaching. Functional Movement Screening has it’s place….but it’s a limited place.
